Watch most people in a gym and you’ll notice the same thing: enormous effort going up, almost none coming down. The bar gets pressed with real intent and then dropped back to the chest. The dumbbell gets curled and then allowed to fall. Half of every repetition is being thrown away — and it’s arguably the more valuable half.
That lowering phase has a name. It’s called the eccentric, and paying attention to it is one of the cheapest upgrades available to anyone who lifts.
What “eccentric” actually refers to
A muscle can do three things under load. It can shorten while producing force — that’s the concentric phase, the standing up out of a squat. It can hold a position without changing length, which is isometric. And it can lengthen while still resisting, which is eccentric: the controlled descent into the squat, the slow lowering of a dumbbell, the part where gravity is winning but not quickly.
Walking downstairs is eccentric work for your quadriceps. So is the descent of a press-up and the lowering phase of a pull-up. You’re doing it constantly. The question is whether you’re doing it deliberately.
You’re stronger lowering than lifting
Here’s the fact that makes this useful: muscles can handle noticeably more force eccentrically than concentrically. Estimates vary by movement and training status, but somewhere in the region of twenty to fifty per cent more is commonly reported.
Which means if you’re loading every exercise based on what you can lift, the lowering phase is chronically under-stimulated. You could be resisting considerably more weight on the way down than you’re currently asking your muscles to handle — and that unused capacity is where a lot of untapped progress lives.

What the lowering phase does for you
Eccentric work produces high mechanical tension and a fair amount of muscle damage, both of which drive the repair-and-grow response. Studies comparing training that emphasises the lowering phase against concentric-only work generally find equal or greater gains in muscle size, and often greater strength gains too.
There’s a second benefit that gets less attention. Eccentric loading appears to increase the length of muscle fascicles — effectively training the muscle to produce force in a stretched position. That has practical implications for injury resistance, which is why eccentric protocols show up so consistently in rehabilitation.
Nordic hamstring curls, which are almost purely eccentric, have some of the strongest evidence in sports medicine for reducing hamstring strain in athletes. Similar protocols are standard in the management of Achilles and patellar tendon problems. Physiotherapists have known this for a long time; most gym-goers haven’t heard it.
How to actually train it
You don’t need special equipment or a training partner for most of this. Four approaches, roughly in order of how easy they are to implement.
- Slow the descent. The simplest version. Take three to four seconds to lower on every rep of your normal exercises, keeping the lift itself at normal speed. Nothing else changes.
- Use two limbs up, one down. On leg curls, leg extensions or calf raises, lift with both and lower with one. Instant overload with equipment you already have.
- Cheat the concentric. Get the weight up with a bit of help or momentum, then lower it under strict control. Useful for pull-ups and dips in particular.
- Load the eccentric heavier. With a spotter or the right machine, use a weight above your usual maximum for the lowering phase only. Effective, demanding, and worth building up to rather than starting with.

Expect to be sore — and plan for it
Eccentric work is the most reliable way to produce delayed onset muscle soreness. If you switch to slow negatives on leg day, you’ll know about it forty-eight hours later. Beginners frequently underestimate this and do far too much in the first session.
Introduce it gradually. Add slow lowering to one or two exercises rather than everything at once, and give the muscle group extra recovery time in the first few weeks. The good news is that the soreness diminishes quickly — a single session confers substantial protection against soreness from the next one, an effect known as the repeated bout effect. One caution: because the soreness is so pronounced, very aggressive eccentric work is not the place to start if you’re new to lifting, returning from a long break, or managing a health condition. Build a base first.
Who benefits most
Anyone stuck on a lift they can’t move past. Anyone who can’t get their first pull-up — lowering slowly from the top is the standard route in. Older adults, since eccentric exercise produces strength gains at a comparatively low metabolic cost. And anyone with a history of hamstring, Achilles or patellar tendon trouble, ideally with guidance from a physiotherapist.
Frequently asked questions
How slow should the lowering phase be?
Three to four seconds covers most purposes. Going beyond about six seconds means using much lighter loads, which trades away the tension that made the technique worthwhile in the first place. Controlled is the goal, not glacial.
Can I do this with bodyweight only?
Easily. Slow press-up descents, slow lowering from a pull-up bar, and slow single-leg squats to a chair all work well. Bodyweight training is where eccentric emphasis is arguably most valuable, since you can’t simply add plates.
Does soreness mean the workout worked?
Not reliably. Soreness reflects unfamiliar loading more than effective training. You can make excellent progress without it, and being extremely sore mostly means you did something new, not something optimal.
The takeaway
The lowering half of every rep is free training you’re probably discarding. Slow it down to three or four seconds on a couple of your main lifts, accept that the first fortnight will be uncomfortable, and keep everything else the same. It costs nothing, needs no new equipment, and is one of the few changes in strength training that reliably does something for people who thought they’d stalled.
